An Introductory Guide to Your First Triathlon. Plus, an interview withour featured triathlete, Dr. Sophie Brodeur. By Coach Al Lyman

Iremember my very first triathlon race like it was yesterday,the Capital City Triathlon in Windsor Locks, CT. I sawsome things that day that really stunned me: The incredi-ble assortment of fancy high-tech bikes and equipment inthe transition area, the mass swim with arms flailing andlegs kicking everywhere, and the intense competition thatwas evident out on the course, even at this small localsprint distance race. As I think back on how intimidatedand inexperienced I was at that first race, it seems rathercomical. Still, it illustrates the complexity that beginnersface in melding three sports into one race. First timers, likeI was that day, often think they know how to swim, ride abike, and run, but putting them together in a race is oftena different story. The following will provide you with a fewstrategic tips that will hopefully help you enjoy your firstexperience.

Equipment TipsContrary to what you may have read elsewhere or have

heard from others, you don’t need to invest a small fortuneon equipment to do a triathlon. In fact, the only truenecessity is a bike helmet, which USA Triathlon, the sportsnational governing body, won’t let you on the racecoursewithout. You don’t even need a road bike, as many begin-ners use their mountain bikes, then buy a road or triathlonbike later if they like the sport. Most of you probablyalready own the garden-variety athletic clothing and gearyou would need for that first race: goggles, swimsuit, and acap (the race management provides these) for the swim, abike, helmet, and running shoes for the bike and run.Anything else you may add, such as a swimming wetsuit(particularly helpful if the water temp is 70 or below or theswim leg is a mile or more), dedicated shorts and shirts ☛

Allow increased fitness to come from practic-ing good technique, rather than trying to improve yourfitness while struggling with poor technique.Whateveractivity or sport you choose to do, you will only be asgood as your skill level allows.

Assess your strengths and weaknesses and developa plan to maximize your strengths and minimize yourweaknesses.

For swimming, get some individualized strokeinstruction if you need to improve your skill! This can’tbe emphasized enough. You can’t develop your skill bythrashing and struggling through a group workout orby swimming alone.

For cycling, work primarily on your pedalingefficiency and technique by concentrating on spinningin the small chainring at 100-110 rpm’s. Resist thetemptation to push bigger gears!

Believe it or not, proper running technique is criti-cal if you are to run at your peak!

Really concentrate on building an aerobic base. Youcan do this by keeping most of your workouts inthe low-intensity range (approximately 60-70% ofmaximum heart rate).

Incorporate some strength training into your pro-gram, utilizing a periodized 12-16 week progression.Two to three days a week is optimal, depending on thetime you have available. ✉

for running and cycling, and sunglasses serve only toadd to your comfort level, but are not an absolutenecessity. Bottom line: for your first race and evenyour first season of racing, forget the $500 full-lengthwetsuits, $5,000 aero-tubed tri-bikes, and $700 aerowheels, or $300 heart-rate monitors. All the equipmentyou need to experience and get a feel for the sportis likely lying in your garage or buried deep in therecesses of your closet!

Training Tips To Get You StartedAs we all know, proper training is essential to

productive and injury-free racing, whether you aretrying to beat your own PR or trying to finish yourfirst race. Though I can’t go into the detail that isnecessary when discussing each individual’s personaltraining needs, there are some fundamental tips Ican offer which apply to every athlete, novice toexperienced.

Set some goals. These need to be challenging, yetachievable. Goals that are too hard or too easy willhurt your motivation. Write your goals down and readthem often.

Have a plan in place. Whether you are your owncoach or you seek the advice of a professional, have awritten plan that details where you are and how youintend to get to where you want to go. Goals without aplan are simply wishes. Above all, when you have yourplan in place, be flexible with it, but believe in it whole-heartedly. Personally, I believe that it is well worthinvesting in the services of a qualified coach. This canshorten the learning curve tremendously, dramaticallyincreasing the effectiveness of your training.

Don’t underestimate how important it is to balanceyour hard work with proper rest. It’s during your rest-ing periods when adaptation takes place and yourfitness level rises. Listen to your body!

Be absolutely certain to consume the sports drink ofyour choice for workouts lasting longer than an hour.Short-changing yourself in this area will jeopardize thetraining adaptations that need to take place.

Concentrate primarily on developing your skills ineach sport, particularly during the off season or earlyin your program. Skill development should always pre-cede higher intensity training, and it should remain anintegral part of your program indefinitely.

Consisting of a 2.4-mile swim, a 112-mile bike ride, and a 26-mile marathon,

TS: How old were you when you first competed in a race?

SB: I was 21 years old, in school to become a chiropractor.

TS: What races have you competed in?

SB: I have done many triathlons over the last 11 years. Ihave completed four Ironmans, including the Hawaii WorldChampionship in 2005, and am training for my fifth one now.

TS: What led you to be a triathlete?

SB: I grew up swimming and played water-polo. My good friend Nathalie was atriathlete; we would go on spring break together and train. I got bored with just theswimming so I started running—only made it eight minutes the first time. Fromthere, I did a tri as a swimmer in a relay and got the bug.

TS: What drives you and what keeps you motivated?

SB: Keeping motivated is hard at times. Having improved that much over the last three years keeps me motivated. I want to keep pushing myself and strive toimprove. Qualifying for Kona at Ironman Arizona was a dream come true. So wascrossing that finish line. I just have this desire to improve and better myself as anathlete and a person. My coach, Richard Pady, does a good job bringing me upwhen I am down. My biggest competitor is myself. ✉

When we’re planning our adventurevacations, we don’t usually thinkabout taking that holiday in a city.That’s all about to change, as wediscover that Canada’s City ofVancouver is a mecca for bothlifestyle multi-sport adventures andcity cultural activities.

So Where Is Vancouver Anyway?Greater Vancouver is located on the

mainland of North America, inthe southwest corner of BritishColumbia, and is made up of 18municipalities occupying 2,930 squarekilometers on and around the FraserRiver delta. The City of Vancouver isone of these municipalities. The Cityis bounded on the north by BurrardInlet, which is the City’s main harbor.English Bay, a large body of waterthat is popular with sailboarders andsailboaters alike, also serves as a

freighter’s 'parking lot' as they waitfor berths in the harbor. It marks thewestern edge of the City’s downtowncore and the northern edge of theCity’s west side and Point Grey area.The Fraser River is on the south ofthe City, and the municipality ofBurnaby is on the east. To the southof Vancouver City are the suburbanmunicipalities of Richmond andDelta, each with their own commu-nity cores.

The City itself is on the western-most part of a peninsula that is amajor extension of the Fraser River’sdelta. The delta juts into a part of thePacific Ocean called the Strait ofGeorgia, and it separates VancouverIsland from the mainland. Severalself-governing urban areas calledmunicipalities make up GreaterVancouver. Six of them—Burnaby,New Westminster, Coquitlam, Port

Coquitlam and Port Moody are eastof Vancouver. Several more munici-palities are to the north of Vancouver,separated by Burrard Inlet, the mainwaterway for Canada’s largest west-ern port. These five municipalities areWest Vancouver, Lions Bay, NorthVancouver, Belcarra and Anmore,and are collectively known as theNorth Shore. They are all nestled onthe slopes of the majestic CoastMountain range, mountains that formthe northern edge of the Vancouvermetropolis, and are a major part of itsspectacular views.

The southern boundary of the Cityof Vancouver is the North Arm of theFraser River, one of the largest riversentering the Pacific. On the oppositeshore of the Fraser River are the low-land Greater Vancouver municipali-ties: Richmond, Delta, Surrey, WhiteRock and Langley. ➔

Lifestyle Multi-Sports MeccaTwo-wheelin’: You never forget how

to ride a bike. And that’s a good thingbecause you may want to jump on oneand tour around during your visit.Bikes are commonplace in Vancouver,and there are numerous cycle pathsand bike routes, ranging from easy,flat terrain around Stanley Park toovernight trips around the GulfIslands. Cycling is perhaps the bestway to explore Vancouver and itssuperb natural beauty. Vancouver’smoderate climate makes it possible tocycle almost year round. If you chooseto tour around by bike, please beadvised that Vancouver has a manda-tory helmet law.

No visit to Vancouver would be tot-ally complete without a ride aroundthe Stanley Park seawall. The flat,paved path is 6.2 miles in length andcircles the entire park. It offers spec-tacular views of the North Shoremountains and Lions Gate Bridge.Peddle beneath the giant trees in thepark. Ride past the rose garden andthe Vancouver Rowing Club. Thereare many places to stop and enjoy thescenery or to picnic on the beachside.Bikes of all sorts-tandem to mountain-can be rented at the entrance to thepark. (Bicycles can’t be rented insidethe park).

The seaside bicycle route is a 9.4-mile trek that begins at English Bayand continues around False Creek tothe University of British Columbia.Some of this route follows city streetsthat are well marked with cycle-pathsigns. There is lots to see and doalong this route. The sights include:The Plaza of Nations, Science World,Granville Island, the Pacific SpaceCentre, the Kitsilano Pool and theJericho Sailing Centre as well as theUniversity of British Columbia, whichis home to Nitobe Japanese Gardens,Botanical Gardens and the lushPacific Spirit Park.

For a change of pace and scenerytry the Coast Range rainforest.Meandering mountain biking trailshave been cut on the backside ofGrouse Mountain, below the Hi-ViewLookout at Cypress Bowl and throughthe woods of Pacific Spirit Park andthe Lower Seymour ConservationReserve. Farther north, there isexceptional mountain biking behindAlice Lake near Squamish and onabandoned logging roads nearWhistler.

If you prefer a more leisurely out-ing, cyclists can join hikers, in-lineskaters and casual strollers on pavedpathways along the seaside in WestVancouver, Kitsilano, Stanley Park,and False Creek. Guided bike tripsand tours are also available.

LINKS: Vancouver’s natural beau-ty and mild climate are a perfect fit forduffers and pros alike. The GreaterVancouver area boasts a number ofexcellent golfing facilities from pitchand putt to C.P.G.A.-rated golfcourses including two designed by golflegends Arnold Palmer and LeeTrevino and another that is home tothe PGA Tour’s “Air CanadaChampionship”. Twenty four miles south of down-town Vancouver is the Canada-USboundary. Across the Strait of Georgiaand 60 miles to the southwest is BritishColumbia’s capital city of Victoria, onthe southern tip of Vancouver Island.

Vancouver is almost exactly halfwaybetween Western Europe and the AsiaPacific countries.

Getting Around The CityThe City’s streets are generally laid

out in a standard grid, with the moremodern neighborhoods, those that aredefined as unified developments,tending to have streets that wander.The streets of the grid run north-southand the avenues are east-west. Theavenues, for the most part, are num-bered (First, Second, Third and so on)with two major avenues breaking thatflow: Broadway, which should beNinth, and King Edward Avenue,which should be 25th. All the streetsare named, as are all the roadways inthe downtown core.

For historical accuracy, the blocknumbering east-west starts in thesingle digits on either side of OntarioStreet, which runs north-south justeast of the downtown core, and sothose addresses east of Ontario are

referred to as East Broadway or East23rd Avenue, etc. Those to the westare West Broadway or West 23rdAvenue and the like.

The block numbering north-southstarts at Triumph Street, which is onthe City’s east side, and almost at theCity’s northern edge. Since virtually allof the streets are south of that, only ahandful of addresses need to add theword 'North', as in North NanaimoStreet. All the rest just give the road’sname; 'South' is assumed.

In many grid-style cities the blocknumbers correspond with the num-bered roadways, but not in Vancouver.The 5500 block Knight Street, forinstance, is at 39th Avenue. So, to getthe block number near a numberedavenue, just add 16.

So How’s The Weather?There’s lots of sunshine during the

year. The average amount of sunshineper day works out to 5.25 hours.Vancouver’s weather is the mildest inCanada, in part due to a strong, warmPacific Ocean current that originatesnear Japan, and a strong flow of on-shore air that originates near Hawaii.Spring comes early, with flowers gen-erally in full bloom by early March.

Late summer and autumn days,through October, tend to be warmand sunny.

Winter is the rainy season, but therain usually involves showers ordrizzle, not heavy downpours. Thesteady dependability of the amount ofrain is why the Douglas Fir Treesgrow so large on the mountain-sides that are readily visible fromVancouver and why the area looksso lush to many visitors.

The Vancouver MeteorologicalOffice is a prime office for staffappointments in Canada because pre-dicting day-to-day weather in GreaterVancouver is one of the most challeng-ing jobs in the country. That’s becausethe Cascade Mountain range of north-western Washington State splits theonshore flow of Pacific wind and mois-ture, and the flow reconverges aboveGreater Vancouver, just as the airflowis forced over the North ShoreMountains. The average annual pre-cipitation of 45.9 inches translates intolots of green throughout the City andexcellent skiing on the CoastMountains. The City’s mean tempera-ture is 49.8ºF. VIA ROAD: Two major highwaysconnect Greater Vancouver to BritishColumbia, Canada, and the UnitedStates. Highway 99: This highway goesfrom the Canada-US border at Blaine,just north of Bellingham, and travelsalmost due north, including straightthrough Vancouver, for about a thirdof the province before arcing eastand inland to meet up with Highway97, the main north-south highwayof BC, just north of the town of CacheCreek, which links Blaine toWashington State’s Interstate 5 at theCanada-US border and, from there toSeattle. It’s about a three-hour drivebetween Seattle and Vancouver, butthe border crossing is often busy, andline-ups on long weekends or othermajor holidays often involve lengthywaits. The highway follows OakStreet, a major city route, throughmost of Vancouver, then it jogs a bit(the route is marked with signs) to

link up with the Lions Gate Bridge toNorth Vancouver, jogs a bit more andeventually becomes a freeway again asit moves north of the city to the skiresort city of Whistler, a highly scenictwo-hour drive from Vancouver.

TransCanada Highway: Also knownas Highway 1, it also runs throughVancouver. It connects the City west-ward via Highways 99 and 17 to theferry routes that travel to Victoria,and eastward via the Fraser RiverValley to the rest of Canada. The por-tion between Vancouver andChilliwack, in the Fraser Valley, is adivided freeway. The rest is a goodtwo-lane highway. Its feeders includeHighway 97 and various highways thatconnect with it to highways cominginto BC from Idaho and Montana. VIA SHIP (Yes, Ship!):

Cruise Ships: The cruise ship facili-ties at Canada Place serve as a majorterminus for journeys to and fromAlaska by major cruise lines. Thecruises themselves are either oneweek or two weeks, and there are tworoutes: the Inside Passage and theGulf of Alaska, but they both take asimilar route for most of the trip,traveling along the easterly coast of along string of islands up the BC coast,on a waterway known as the InsidePassage. The islands help protect thewaterway from Pacific storms andrough water, thus making for a muchmore sedate passage (these ships arehuge, though). The Inside Passage hasbeen the traditional way to cruiseAlaska-the ship does a round-trip voy-age from Vancouver through gla-cier country as far north as Skagwayor Juneau. Gulf of Alaska cruisescover more territory as they travelfrom Vancouver through the InsidePassage and up to Anchorage (or thereverse).

way we experience the sport of diving.Computers allow you to extend your bottomtime by computing your dive on a multiple-levelbasis. If you suffer a bends hit, your computerwill provide critical information. Computersdon’t lie, and they don’t forget. However, divecomputers have become such an integral part ofdiving that we sometimes forget how amazingthey are.

HOW DO I BUY ONE?Many factors go into buying a dive computer.

Ultimately, it comes down to two key questionsto ask yourself. First, ask yourself if you want acomputer that is air-integrated or non-air-inte-grated. Air-integrated computers give you con-tinually updated readings of remaining air andthe amount of time that air should last you givenyour current circumstances. Non-air-integratedcomputers do not provide this data, and youmust still rely on an analog submersible pressuregauge. Air-integrated computers are typicallymore expensive. Second, ask yourself how muchrisk you are willing to take.That answer will helpyou select a computer with a liberal or conser-vative algorithm, the mathematical formula thecomputer uses to determine nitrogen satura-tion. Ask your local independent dive shopabout algorithms and how to pick a dive com-puter based on your specific needs.

WHAT TO LOOK FOR?Think where you’ll be wearing the unit.Will

you want a wrist, hose, or console-mountedcomputer? Next, think if you want a Nitrox-compatible unit. If you are not currently Nitrox-certified, you may be so in the very near future.

You need to be able to read the computerdisplay easily. Know your options when the bat-tery dies. Many computers have user-changeablebatteries. Some require a shop technician to dothe battery change and others must be sentback to the manufacturer. Some dive computerscan be downloaded to a desktop computer.Thisrequires you to load software with an interface,and gives you a graphical display of your diving.At the minimum, the graph shows your depthand time over the course of a dive. More sophis-ticated models show ascent rate violations, airconsumption (for air-integrated models), andpredicted nitrogen load in your tissues.
