New KTC PositionsNew KTC PositionsNew KTC PositionsNew KTC PositionsNew KTC PositionsPostedPostedPostedPostedPosted

Most of you who regularly readpostings on our forums haveseen the job descriptions for a

Managing Director(MD) and Develop-ment Director(DD). The MD positionreplaces our Executive Director and youmay ask, “What is the difference”. Thedifference is that the DD—who will re-port to and get direction from the MD—will take responsibility for grant writing, sponsorships, and marketing activitiesfor the club. This will free up the MD toconcentrate on the management of eventsthat affect most of our club membership.

The DD position will also assist theMarathon and YAP programs as neces-sary.

The MD is a full time, salaried posi-tion, and the DD is a part time position. As of this writing, the deadline for sub-mission of resumes has come and gone.We have received dozens of resumes foreach position and have identified severalapplicants who have the relevant experi-ence and qualifications for each position.By the time you read this article, we hopeto have completed the interviews for the

MD position, recommended a candidateto the board, and gained board approval. We will post the selection on the forums, and then take up the selection process forthe DD position.

We will also continue an effort toevaluate the structure of our club andmake it more efficient and responsive tothe club membership. Our next immedi-ate task is to evaluate the Board of Direc-tors and streamline its activities. Be sureto check this column and the forums fornew updates.

Toboggans, Mosquitoesand Centennials

INSIDE STUFFINSIDE STUFFINSIDE STUFFINSIDE STUFFINSIDE STUFFMichael deLisle, FOOTNOTES Editor

In late January, 1982, I was drivinghome from a gig at an extremelyrough biker bar in Streator, Illinois.

After partying with the bikers for a couplehours after the show, I hit the road alone, headed for home, an hour south ondesolate, narrow, Illinois Route 47. I’dlived in the north all my life and wasaccustomed to driving through snow andice. My vehicle -- a trusty four-wheeldrive Subaru wagon -- was filled tooverflowing with PA equipment, mybass amp, assorted mic boxes, my FenderP-Bass, and my pride and joy, my MartinD-35 sunburst acoustic guitar.

The weather forecast called for a bit ofblowing and drifting snow, but nothingserious. As oft happens, they werewrong. The snow didn’t get bad until Ineared home, but at daylight, when I gotoff the state highway onto the countyroads, I was quite surprised to see howmuch snow had accumulated overnight. The closer I got to my ruralhome atop the knoll overlook-ing the pioneer cemetery, themore daunting the road condi-tions became.

Finally, less than a mile fromthe warmth and safety of home,I buried the Subaru in a drift ofsnow significantly higher than its hood.Loose snow packed under the skid plateprotecting the oilpan, raising the vehicleup off the ground like a toboggan (the flatsledlike invention of someone Nordic, not what y’all call a stocking cap), and allfour wheels spun helplessly in the snow.

I don’t recall sitting there wonderingwhat to do; instead I clambered out of thecar -- no mean feat with a hefty snowdriftholding the door closed against me -- andwalked, carrying my acoustic guitar, postholing through snow waisthigh. In

the morning, after a bit of sleep, I donnedcross-country skis and retrieved my bass;the rest of the equipment sat in the frozencar until the plows camethrough late the followingafternoon.

The next day I picked upthe phone and called myfriends in Loudon, Tennes-see, and told them I’d verymuch like to take them upon their generous offer to rent a rusticcabin on their forty acres of pastoralwoodland. Three weeks later I was gonefrom Illinois forever.

The winter of 1981-82 in Illinois wasintense, even for the midwest. Big stormsraged through twice a week or more.Even the calm days in between wereoften graced with a gentle inch or twoovernight, covering the blackened, fro-zen slush that inevitably bespoiled the

pristine whiteness of new snow-fall. I doubt temperaturesclimbed above freezing veryoften with a biting, north windthat hurt. It just plain hurt. Thething about midwestern win-ters was that, once they settledin, they stayed. Talk aboutoverstaying one’s welcome:

some years, the cold arrived in mid-October and didn’t depart until the first, warm, humid day of May.

In contrast, the winter we’re just nowin the process of putting behind us (atleast I hope like heck we are!) has beenthe most wintry in at least ten years. Mysolitary redeeming thought about thewhole shebang is that every sub-twentydegree morning, when I awake I delightin the thought of dead mosquitoes.

In the 27 years I’ve lived in East

Tennessee, those infernal bloodsuckershave gone from nearly nonexistent to apoint where many summer evenings Idon’t even consider sitting out on mydeck. My home abuts a large tract ofwoodland, so that may account for thedegree of my madness. Nevetheless, longtime East Tennessee residents con-cur with my estimation of this worseningproblem. It’s my sincere hope that thiswinter has killed off a few billion or more. Were I secure in that knowledge, itwould be less painful to write anotherhuge check to KUB next month.

Anyway, enough prattle and com-plaining. There’s much tobe excited about with springon the horizon. The eco-nomic downturn plaguingthe globe is not yet dissuad-ing those of us who love torace: numbers at many, ifnot most, KTC races con-tinue to rise, with record

turnouts at three of the past four races. We hope these big numbers continue.

The Knoxville Track Club Hall ofFame Induction Dinner was one for theages. Even grizzled veterans and skep-tics like myself were dazzled by the arrayof luminaries gathered at Bearden Ban-quet Hall on February 19. It was anexhilarating and inspiring evening, theglow of which has not yet lessened.

Scuttlebutt has it that these festiveinduction banquets may be scheduledless frequently than originally thought, perhaps biannually, like the Track & FieldWorld Championships, or even qua-drennially, like the Olympics. Soundsgood to me: that was a lot of work andthreatened to exhaust even the inexhaust-ible Bob Barber. Kudos to Bob and hisright hand man, Ray Wilson. They didan incredible job.

This issue of Footnotes is special inmany ways, not the least of which is thereturn of longtime columnist Dr. BrantleyBurns, whose work graced these pagesfor several years. We hope Doctor B willonce more be a regular contributor foryears to come.

MARATHON MONTHFINALLY UPON US

Jason Altman, Covenant Health Knoxville Marathon Director

COVENANT HEALTHKNOXVILLE MARATHON 2009

COVENANT HEALTHKNOXVILLE MARATHON 2009

Believe it or not, the 2009 CovenantHealth Knoxville Marathon is al-most upon us. Even more hard to

believe is the fact that we are preparingfor the 5th installment. It seems like justyesterday that the KTC was dreaming ofthe marathon, much less putting on theinaugural event in 2005. As we approachthe final weeks before marathon day, here is what to expect at the end ofMarch.

The marathon, marathon relay, andhalf-marathon courses will be the sameas in 2008. Despite some road construc-tion in the Fifth Avenue and Magnoliaarea, the roads will be passable on mara-thon weekend even though they are notcurrently open to vehicular traffic. Wewill once again enter the sta-dium through Gate 25. Thisseems to be a much saferentry than coming in Gate21, as in the first three years.

The 5K course will bebrand new for 2009. If youhave been on campus lately, you haveprobably noticed that there is a largecrane, fenced staging area, and heavyconstruction on the west end of NeylandStadium. Since our 2008 5K coursetraveled along Phillip Fulmer Way, wehad to make some adjustments. Thestart line will be the same as the marathon

and will continue to run along ClinchAvenue to 16th Street. After crossingover Cumberland Avenue, the 5K will goout and back on Volunteer Boulevard.Going out, 5K partici-pants will travel in thewestbound lanes andreturn in the eastboundlanes. This changeshould reduce heavy foottraffic for the 5K as weexpect 1500+ individu-als. Once back toCumberland, they will turn right onCumberland, right on Estabrook Drive, and finish at Neyland Stadium.

The Covenant Kids Run not only hasa brand new course, but also a brand

new day and time. This year’sedition for the kids will beheld on Saturday evening,March 28th, at 6 pm. Wewill have the children startin waves with our stagingtaking place at the World’s

Fair Park Amphitheater. Thechildren will travel along the newly

completed Second Creek Greenway tothe Neyland Greenway, where they willconnect up to the stadium and finish at thefifty yard line.

This year’s Health and Fitness Expopromises to be the best one we have

staged yet. We have more exhibitorslined up than ever before and we plan tohave several guest speakers this year. One of them will be Chris Gillespie, the

founder and ExecutiveDirector of Team 413,who will be speaking tothose in attendance atnoon.

In this current eco-nomic climate, we havebeen blessed to have

great participation numbers and wonder-ful sponsors. Our registration numberscontinue to be on pace to eclipse 2008,and our Covenant Kids Run has alreadyset a new record for registration thisyear. Please be sure and support thesponsors that support us. Without theircontinued help, putting on events like themarathon would not be possible.

As always, we are still in need ofvolunteers. We have a great online vol-unteer registration module where youcan see all the jobs and what kind of timerequirements they entail before youchoose one. There are lots of positionsavailable that allow for you to run a raceif you want to do both. Learn more on thewebsite at www.knoxvillemarathon.comor contact us [email protected] or 865-684-4294 for more information.

I have planned so carefully for theKnoxville Covenant Health Marathon.I have got in all my training. I have

lost weight, a surprising 50lbs. I havegoals. Last year I had an all time PR andI hope to beat it. Can I do it? That is thething about marathons though. They arewhat they are.

Race nerves have kicked in. All mara-thons do this to me. I pace the floor likean expectant mother. I know this is goingto hurt, but I have done the work, so nowit is time to see what the pay off will be.

Over the past 5 months I have madebig changes. One of the biggest changesis finally getting my diet under control. One of the biggest shortcomings werunners have is justifying the manycalories we eat. Many of us drink beerafter running, sometimes a few beers.Saying I ran 10 miles so I should get todrink a few is not good nutrition. Not ifyou have fitness goals. Drinking beer isnot carbo loading, so sorry.

I had let myself fall into the trap thatmost Americans do. I had a mistakenview of what my own body looked like.Any pictures that I saw of me, showingthe excess weight, I felt were just takenat a bad angle. Another lie I told myself. This was a lie along with not reallyadmitting how much I weighed. It is allmuscle I would say. Well, all that “muscle”put me at over 75lbs overweight. So Idecided to make a change.

Most of us find it much easier to logmiles at a race, rather that out on our owndoing those same miles. It is somethingabout running with a race number on ourbellies that makes it all better. I have runWhitestone, all 18.6 miles in an effort toget that distance in to prepare for themarathon. I use the race as a “crutch” ofsorts. And there is nothing wrong withcrutches. So I did the same with the diet

issue. I used a diet program that usesregular foods, no weird pills or anythingunhealthy. It is just good solid balancednutrition. I went on this diet program’swebsite. I saw all the success stories, which were very inspiring. I did notreally feel this would work for me, but Imade that leap of faith and parted with mymoney to go on the diet program. Theweight came off steady week after week.I was amazed. I have never felt better. Istill have more weight to lose yet, but Ilook now like some of those after picturesI saw when I started. It is all so unbeliev-able. It is just simple math I suppose.Calories taken in against those burned. Ihave not had any trouble dieting alongwith marathon training either. I do addgels and a special sports drink at 2 hoursinto a run. I log all that I eat with the sameenthusiasm that I log miles. Being thecompetitor I am, I entered a weight losscontest at the first of the year. I am still

waiting to see how that turns out. Theprizes were very enticing. One was amassage. I sure could use a massage.

We all try to do things that will extendour lives and boost our health. I read in“Good Housekeeping” that people whovolunteer at two or more organizations(like at KTC races), have a 44 percentlower death rate than those who don’t doany charitable work. This was the resultof a study done by the Buck Institute forAge Research in Novato, CA. Compa-rable to exercising four times a week.Like working out, helping others seemsto boost antibodies. Not that I suggestwe all quit our workouts. Adding thevolunteering is all part of the big picturethat makes us feel better.

We have always said, “Run three, work one”. Try to make this your goaltoo. If you would like to volunteer more, just drop me a line at the volunteer link onthe KTC.ORG website or e-mail directlyat [email protected] I amhappy to let you know when and whereyou can volunteer. Maybe one of theseopportunities will work with your sched-ule. So I invite you to make a healthychange in your life and add volunteeringfor KTC to your schedule. Enjoy thehappiness you get from giving to others.

Warming Up onRace Day

STRENGTH & CONDITIONING

FOR ULTIMATE

PERFORMANCEby Mick Larrabee, P.T.

m,x m,x m,x m,x m,x continued on page 13 ,cx,cx,cx,cx,cx

People frequently ask me “What’sthe best way to get ready for arace?” I usually say something

smart like “Train for it”. Butthen I’ll try and follow upwith something a bit moresubstantial that gets to theunderlying concern. Is therea best way to prepare thebody to run a race? As withmost things I don’t believethere is just one “best way”to do it; however, there aresome principles that we mightbe well served to follow aswe prepare the body to run optimally.

If we look at the traditional routine wesee people doing some light walking/jogging followed by static stretching. Isthis effective? In 2006 the AmericanCollege of Sports Medicine (ACSM) re-vised their guidelines to indicate that pre-exercise warm-up need only consist ofcardiovascular exercise. Hmmm…is thatit, or is there more to it?

STRETCHING…The Limits of our Knowledge

In 2004 Dr Stephen Thacker, et al(along with the CDC) reviewed 361articles dating back to the 1950’s dealingwith stretching, flexibility, &/or injury. His team found the following: 1)staticstretching held for 20-30 seconds doesincrease flexibility and joint ROM,2)stretching does not lead to decreased

injury (there is little evidence showing acorrelation and several studies show in-crease in injury with extreme flexibility),

and 3)stretching may or maynot improve performance(static stretches may actuallydecrease strength & poweroutput for up to 60 minutes).

WHY WARM-UP?

The main physiologicalreasons for a warm-up in-clude: 1)increase core tem-

perature (a 1-2°C rise appears sufficient);2)increase heart rate andblood flow to skeletal tis-sues (improves efficiency ofoxygen uptake and trans-port, carbon dioxide re-moval, and removal/break-down of anaerobicbyproducts); 3)increase theactivation of the central ner-vous system (increases co-ordination, skill accuracy, and reactiontime); 4)increase the rate and force ofmuscle contraction and contractile me-chanical efficiency; and 5)increase thesuppleness of connective tissue. The endresult of the warm-up should be that thebody has increased its ability to do work!

SAMPLE WARM-UP EXERCISES

All warm-ups should begin with 5-10minutes of gentle cardiovascular work(walk/easy jog, bike &/or elliptical trainer).

I’ve found the following drills successfulin preparing the body to run (feel free totake what’s useful for you and leave therest behind if you wish). Drills are meantto be carried out over 10-20 meters. Tipto runner – always think “light on feet”.

¨ Leg Swings:Leg Swings:Leg Swings:Leg Swings:Leg Swings: Stand on L leg holdonto wall/rail with R hand and swing Rleg up high in front of you and backbehind. Repeat 10 reps on each leg. Turn90°, lean slightly into wall/rail and thenswing L leg side-to-side in front of you.Repeat 10 reps on each leg.

¨ Walking Lunge:Walking Lunge:Walking Lunge:Walking Lunge:Walking Lunge: Take a long, exaggerated step forward with one leg.Drive your knee high and reach out as faras possible. Slowly flex your forwardknee until your thigh is parallel to theground. At the same time lower the kneeof your trailing leg toward the ground (donot allow the knee of your forward leg toextend in front of your foot and keep itapproximately 2” above the ground). Yourupper body should remain in a verticalposition. Forcefully push off with ourforward leg, keeping most of your weightover your forward heel. At the same timecycle your trailing leg through and per-form the same motion as described above.Keep performing these cycling motionsso that you are moving forward with awalking lunge.

knee is over the ankle. PlaceR hand to ground then lowerL elbow to inside L kneeand drop it down. Lift el-bow back to other side andplace L hand on ground.Push hips to sky while lift-ing front toes and pressingrear heel down. Bring Rfoot forward next to L and

repeat alternating L & R lead legs.

¨ Ankling: Ankling: Ankling: Ankling: Ankling: Step forward with the L legwith the foot dorsiflexed and the big toelifted up towards the shin. The ball ofyour foot should contact the ground justin front of your center of gravity. Pullyourself over the foot. ¨ Military March:Military March:Military March:Military March:Military March: Walk straightahead while kicking your straight leg upin front of your body. As you kick yourleg forward bring your arm and hand outand try to touch the toes of your raisedleg. Keep your legs as straight as possibleand kick as high as you can.

¨ High Knee Drill: High Knee Drill: High Knee Drill: High Knee Drill: High Knee Drill: Using a shortstride and bouncing on your toes, take astep with an exaggerated high stride.Keep your stride very short - about 18”.Drive your knee as high as possible oneach stride. Keep cycling your legs through thismotion so that you are moving slowlyforward over the ground with the exag-gerated high knee motion and bouncingon your oppositefoot. Keep your footin a dorsiflexed po-sition (toes up)throughout this drill.Your foot shouldland in a flat footedposition - not heelfirst.

¨ Back Kicks:Back Kicks:Back Kicks:Back Kicks:Back Kicks:Begin by perform-ing a slow jog. Using a short stride ofabout 18” a dorsiflexed foot position, kickyour heels up heels as high as possiblebehind your body. Attempt to bounceyour heels off your buttocks (most of the

movement should be with your lowerleg). Concentrate on raising your heels ashigh as possible, keeping trunk erect, andmaintaining a very quick light stride. Youfoot touchdown should be flat footedwith your foot maintained in a dorsiflexedposition.

¨ 2 Minute Run 2 Minute Run 2 Minute Run 2 Minute Run 2 Minute Run (at race pace; to becompleted about 5-10 minutes beforestart of race). A tip that Jack Daniels,PhD recently shared at the Metro Knox-ville XC Clinic at ORHS.

¨ Quick Feet:Quick Feet:Quick Feet:Quick Feet:Quick Feet: From a jog, increaseour stride rate so that you take as manysteps as possible in a 10-yard interval.Jog 10 yards and repeat. Emphasizequick turnover with the legs moving infront of, not behind or under, the body.

¨ A Skips:A Skips:A Skips:A Skips:A Skips: Begin skipping forwardwith short skipping strides of about 18”.Keep your foot dorsiflexed with the bot-tom of your foot parallel to the ground.Move forward with a powerful skippingmotion. Move forward with a veryquick, light skipping stride. Keep yourbody still and upright. Drive your armsbackwards in harmony with your skip-ping strides. Your knee action should

match what you did in the highknee drill. Drive your knee up highbut keep your foot almost directlyunder your body with each skip-ping stride.

¨ B Skips:B Skips:B Skips:B Skips:B Skips: This is a combinationof a Military March and A Skips. Itwill probably take some practicefor you to gain the coordinationyou need to do this one correctly.

This drill is actually exactly the same asA-Skips with one big exception. At thetop of your knee lift in each skippingstride, instead of dropping your foot backto the ground as in the A Skips, you willextend your lower leg straight out at the

knee. Then pawback to the groundwith a nearlystraight leg…whendone properly thislooks like an ex-tremely exagger-ated runningstride.

¨ LateralLateralLateralLateralLateralLunges: Lunges: Lunges: Lunges: Lunges: Step out to the R keeping yourtoes pointed straight ahead and feet flat.Keep feet square (pointed forward) andtorso upright; hands to chest. Squat bysitting back and down onto the R leg andkeeping the L leg straight. Squat as lowas possible and hold for 2 seconds. Re-turn to standing position and repeat fordistance. Repeat going towards the L.

¨ Backward Lunge with Twist:Backward Lunge with Twist:Backward Lunge with Twist:Backward Lunge with Twist:Backward Lunge with Twist:With feet together step back with R leginto a lunge. Twist torso over the L legand reach with L hand to R foot and Rhand to the sky. Hold x 1 second andthen push back into next lunge. Note: Asyou lean back and rotate squeeze theglute of the back leg to keep pelvis leveland stretch the hip flexors.

¨ 2-4 x Flying 60m Sprints 2-4 x Flying 60m Sprints 2-4 x Flying 60m Sprints 2-4 x Flying 60m Sprints 2-4 x Flying 60m Sprints (at racepace; to be performed near end of warm-up& less than 2 minutes prior to start of race)

Research has shown that for the bestperformances at 5K intensity (~95% ofmaxHR) you should rest for no morethan 30 seconds after your warm-up;longer rests allow the HR to slow, thusslowing oxygen transport to the legs. Ifyou must wait for the gun to go off dosome jogging in place. Remember agood warm-up is much more than aboring routine. By preparing your heart, muscles, and mind for the race at hand, warming up “properly” will make you abetter racer.

Dream BIG. Train Smart. Race Fast.

RRRRRUNNING AND UNNING AND UNNING AND UNNING AND UNNING AND TTTTTRAININGRAININGRAININGRAININGRAININGTHE DTHE DTHE DTHE DTHE DANIELS WANIELS WANIELS WANIELS WANIELS WAAAAAYYYYY

by Coach Allen Etheridge, Oak Ridge High School

On February 6, Dr. Jack Danielsspoke to an enthralled audienceat the new Oak

Ridge High Schoolamphitheatre, discussing notonly his work as a pioneer-ing exercise physiologist butalso his career as an Olym-pic pentathlete. As crosscountry and distance coachat ORHS, I use his work asthe foundation for trainingour distance runners, so ofcourse Iwanted to see whatnew he could point out tome. I was also there justto hear The Manspeak, to be in the presence of greatness.Who knewthat the greatest momentwould involve stories about the unfortu-nate choice of horses in the OlympicPentathlon Trials? Ask anybody whowas there: he was hilarious.

For a couple of generations of distancerunners, training at a highlevel-to race-involved the Holy Trinity of 1970s-eradistance training: the long run, intervals, and mileage. If you were going to be thebest you could be, you had to devoteyourself to a pretty harsh training pro-gram: the Sunday Long run of 12-20miles, mile repeats, 12x400 fast, and 80-100 miles per week. It’s a pretty success-ful formula-if you survive it. It also tendsto burn runners out, to leave them injuredand unmotivated after a while, and towaste time, energy, and effort.

Andthat’s the lure of Daniels’ view ofrunning: his multi-pace trainingschemes are designed around training torun efficiently, to stay healthy, and to usethe right amount of effort to train for theproper race. Yeah, you run a long run.And yeah, sometimes you do mile re-peats and 12x400, but the training ismuch more sensible and targeted.

Here at ORHS we’ve really takenDaniels’ book (and now his talk) and

adapted it to suit high school training.Sometimes it’s counter-intuitive, because

one of the major focuses ofa Daniels-oriented programis that the athlete needs torun the correct pace for theright reason, because run-ning too fast (which most ofus tend to do, since most ofus who race are a prettycompetitive lot) generallydiminishes the effectivenessof any workout. Here’s howwe do it.: we train the vastmajority of the season to

improve endurance and mechanics andtarget our VO2 max and lactate tolerancework for just a few workouts.

The cornerstone of our training planinvolves a combination of threshold run-ning and repetitions, something we dofor most of the year. Threshold runningtrains endurance, teaching the athlete tomaintain arelativelyquick pacefor an ex-tended pe-riod oftime. Mostof us tendto like torun work-outs likethis too fast,b e c a u s ethere’s a certain sense of accomplishmentin saying, “I ran a 4-mile tempo in 21:00”or even faster. Now, for a sub-15:00 5Krunner, that’s an appropriate workout, but for the 16:00 5k runner, that’s verynearly race pace, so it’s approachingVO2 max rather than threshold. Is thatstill pretty good training? Sure. Does itmake any sense to work that hard in thatworkout? No, no way.

Instead we need to run that workoutat the right intensity: 83-88% of

VO2 max (or 88-92% of maximum hearrate). Is a 4-mile tempo the right thing todo? Sure, but for that 16:00 5k runner, who’s racing at 5:07 per mile, the moreappropriate pace is about 5:40/mile.Counter-intuitive, isn’t it, that we slowdown in order to get faster? Maybe, butwhen we run that workout at the rightpace, we extend our endurance withoutthe unnecessary wear and tear caused bythe VO2 max pace we get if we runfaster. It’s a little easier and we recoverquicker.

This is key, though: pair that workoutwith a reps workout the day after or twodays after, and you’re working on themechanical efficiency you need in orderto run comfortably on race day. Thesereps workouts require you to recoverfully between repetitions so that you holdonto good mechanics for the duration ofthe workout. My kids always have themisconception that this is a speed work-out, so they want to run it too fast. Iconstantly have to tell them to slowdown, in fact, which has caused no endof frustration for some parents, for theathletes themselves, and for me in havingto re-teach the same lesson over andover. Reps should be comfortable. That’swhy I really like 200s: that’s a longenough distance that you have to workto hold form and speed, but it’s not so

long thatyour me-chanicsb r e a kd o w n .O b v i -o u s l y ,later inthe sea-son wec h a n g ethe focusof our

reps occasionally to the more commonlactate tolerance reps that we’re all usedto from high school track.

Yet, for most of us that’s not neces-sary. In the table above are some samplepairings of workouts using this frame-work for a 16:00 5K runner.

While we do use Daniels’ VDOTtables as a guide to the correct pace

forour athletes, that’s really only a guide. Some runners have better natural legspeed and find reps workouts really easyto do, so they run faster than VDOTpace, for example. Likewise, sometimesour fitness outstrips our recent race re-sults and we need to adjust pace based onfeel. Training is often an art rather than ascience!

This brings us to the second part of theDaniels-orientedtraining approach that weuse: Vo2 max running, which most peoplecall by the generic term “intervals.” Thisis the kind of running that most of usare pretty familiar with: it’s hard, 5K racepace running. It make us tough, hard, fast. The problem is that it’s pretty easyto get to your own VO2 max potentialthrough just a few workouts, at whichpoint, if you’re not careful, you get stalereally quickly and your race performancesgo downhill. I’ve seen this over and overin local road racers, myself included. That’s why we go with the Miles Davisdictum of playing the right note at theright time: we try to run the right work-out at the right time, to pick the exactright moment to run these challengingworkouts that take some time to recoverfrom. Everyone is familiar with theseworkouts:

6x800 @5K race pace with 2:00 rest 5x1000 @5k race pace with 2:30 rest 3x1mile @5K race pace with 3:00 rest

3200m or 5K race

We typically do these workouts 3times during cross country season, inweeks when we don’t have a race. Notethat a race qualifies as this type of work-out-the absolute best kind! We do 3-4 ofthese during track season-that’s it. Andwe space them out over a period of about6 weeks so that the kids recover from theeffort and don’t have togo too far in the tank toaccomplish the workout. We also work and workto get them torun the proper pace.During this part of histalk Daniels reiteratedsomething that he saysin the book, too: 100%of VO2 max is 100% of VO2 max. Whatdo you get out of pushing harder than thatin a workout of this type? That requiresa lot of wasted effort and a greater chanceof injury and staleness. My own experi-ence suggests that most of us wouldbenefit from remembering that.

And that’s basically the way we do itfor 5K and 3200m training, both for the9:04 runners like Maclean O’Donnell andfor the 14:00 runner who just wants toimprove. The same principles work forboth athletes. There are lots of otherthings you can do to improve: form drillsand speed drills, core work and upper

body work, yoga and dynamic flexibility. But it’s hard to go wrong by trainingintelligently over the long term to im-prove by running the proper pace at theproper time for the proper reason, andDaniels offers a proven way to do that. You certainly don’t have to follow hisplans in order to train the Daniels way, either: they are adaptable for your ownstrengths and weaknesses. For example,

if your own weaknessinvolves running me-chanics but you havegreat endurance, youcan create a training planthat emphasizes runningmechanics: reps anddrills. Someone withgreat leg speed and me-chanics may need to

change the emphasis to threshold andintervals instead. Adjust the ratios of thedifferent workout purposes to suit yourown strength.

And that brings me to one of the mostimportant things Daniels said: know whyyou’re doing every single workout you’redoing. Sometimes we all need a social runwith a buddy. Sometimes we need a repsworkout in order to sharpen our mechan-ics and to feel fluid at race pace. Nomatter what, though, we need to knowour purpose when we run, if we arerunning for performance. The sessionwith Dr. Daniels really reinforced this.

weaweaweaweaweather and mether and mether and mether and mether and me

When I started running in May1968, I quickly realized therewas another choice to be made

besides how many miles to go that day—it was whether to go at all. I could alwaysargue that it was too hot,too cold, too early, too late,I was too tired, I wasn’t inthe mood, I had other thingsto do, it was too dry, toowet—it might storm.

After a few weeks, I re-alized there would alwaysbe an excuse not to run. Idecided to eliminate thequestion of whether to runand simply deal with what to wear. Fall’sglory was mine as I trod the crimson andgold carpet of fallen leaves. Winter’s icybreath was bracing, and I reveled inleaving the first footprints in new fallensnow. In the spring, I watched the worldreawaken from the first crocus bud to thefull splendor of renewed life.

Then there was summer, with endlessdays, overwhelming heat, and thunder-storms. I’ve never been afraid of storms. It is exciting to see Mother Nature throwa fit. Electricity dances in the air, thebreeze quickens, distant rumblings and afew scattered raindrops portend the com-ing fury of the storm with trees thrashingabout in the gale, sheets of water, flash-ing lightning and deafening thunder.

I would be wet with sweat anywayand the rain was cooling. The drama ofthe storm was thrilling and erased myfatigue. Storms were great!

But the second summer that I ran, thedaughter of an acquaintance was perma-nently injured by a lightening strike andgolfer Chi Chi Rodriguez was struck a

couple of weeks later during a tourna-ment. I rethought my habit of running inthunderstorms and decided to avoid them. That did not deter them from seeking meout, however.

I was returning homefrom a twenty-mile bikeride in August one yearwhen the seventeen-yearlocusts were in full voice.Thunderstorms swept infrom the west each dayabout 3:30 pm. I saw oneforming ahead of me whenI was still about eight milesfrom home. I watched the

clouds and decided the storm would passme to the north. Still, I upped my pace inan effort to avoid the riskiness of ridingon wet pavement.

I had gone less than 100 yards whena stunning flash and boom engulfed me.I thought I was dead. In amoment, I realized I wasn’tdead because I was stillriding, though now in adownpour. I turned left intoan abandoned country storeand hid under the staircaseto the second floor.

Hearing and thinkinggradually returned. Nolimbs or other faculties seemed dam-aged, and my bicycle was OK. I lookedback up the road and realized the light-ning had struck a transformer on apower pole as I passed it.

The downpour abated after fifteenminutes, and I resumed my ride home, thankful to be unharmed. Only fiftyyards down the road, it became bone dry.I was right. If I had pedaled harder, I

would have escaped the storm. I couldhardly wait to get home and tell of mygreat adventure. When I arrived, how-ever, my wife raced out with an ice bagon her head and said, “Guess what!”

The storm that I had survived passedover my house some twenty minutesbefore reaching me. She had been stand-ing with the dog across the street in theneighbors’ driveway showing them ahuge black widow spider she had foundby our front porch and captured in a glassjar. The neighbors were standing justinside their garage when, without warn-ing, lightning struck the enormous oaktree beside them. It flashed all over thetree and sent hundreds of fried cicadascascading down on my wife and ourbeautiful Irish setter, Shannon.

“It felt like I was hit on the top of thehead with a two by four. Shannon racedfor our garage and hid in the back.” The

black widow spider survivedto live in the nearby woods, and the neighbors were un-harmed, although it blewout a brick and ruined sev-eral of their appliances.

My story didn’t seem toogreat after hearing her tale. And don’t believe that oldsaw about lightning never

striking the same place twice. It struckthat oak (which continued to thrive) atleast three times during the fifteen yearswe lived there.

Years later, I was driving our motorhome to the top of a plateau in Wyomingfacing a gathering storm. There were notrees, just some scrub bushes, as we

crested the six-mile climb. Karen was inthe passenger seat. Crowded in betweenus were Jake and ourNepali guide Pasang gaz-ing out the window.Twenty yards in front ofus, lightning struck a largeflat rock beside the roadcausing it to explode andsmoke and causing us tospeak in tongues.

There are a lot of expe-riences that will cause the pulse to quicken, but few, if any, equal a lightning strike inyour face.

In front of our front door is an eighty-foot scrub oak, a beloved part of ourlandscape. Returning one night after amovie, we noticed twigs and leaves litter-ing the yard at the entrance to our house. The next morning, we realized lightninghad struck a branch halfway up the tree, leaving a gash in the bark all the way tothe ground and blowing off a squirrelfeeder and thermometer. I treated thegash with pruning sealer as far as I couldreach with my ladder and called CorteseTree Specialists for further guidance.Mr. Cortese said there was little we coulddo except fertilize and water, an impres-sive task for an eighty-foot tree. It stillsurvives eight years later.

A few years later, a ferocious thun-derstorm visited our neighborhood, again in our absence, with much thun-der and lightning, but wewere never sure where itstruck. A block away, itblew my friend’s chimneyapart, together with a num-ber of his terra cotta rooftiles. This time Thor foundhis mark and though ourhouse was undamaged, histhunderbolts found our mi-crowave, all the phones andthe console TV. Due to theage of the items, their collective valuewas just under our insurance deduct-ible. Of course!

Enough about summer and light-ning. One winter day, Knoxville wasthe coldest place in the lower forty-eight states. Depending on which tele-vision station or thermometer youchecked, it was –20 to –27 degreesFahrenheit. In those days, I was run-ning about eight miles a day, always inthe company of Shannon, our Irish

setter, “the lass with thedelicate air.” Not bright(indeed, you lift one earand see all the way outthe other), she was none-theless beautiful, loving, and a faithful runningcompanion, which puther ahead of most dogs(and people) in myworld. She never needed

a leash, and always ran about threesteps in front of me, pausing at eachintersection unless we were on one ofour standard routes.

I decided to see what it was like to runin Arctic-like weather. Though concernedabout Shannon, even with her lush coat, she was not to be denied, so off we went,me bundled up lookinglike the Michelin Man andShannon bounding andeager.

The air was bitinglycold. You could feel it allthe way to the bottom ofyour lungs, although thephysiologists say the out-side air is warmed to nor-mal body temperature by the time itreaches your bronchial tubes. I do notthink they developed that opinion in Arc-tic air.

The day was clear with—dare I say it—an icy blue skywith slick frozen snow un-derfoot from a snowfall threedays before the cold snap. After a mile, I realized I hadworn too much and began tounzip and unbutton.

The slick footing was verytiring and we turned for homemuch sooner than expected.

On the way back, however, the slightbreeze from the west caused my exposed

cheek to hurt, and I ran with my mittenheld to my face on that side to avoidfrostbite. Reaching home, we spied ourreflections in the large living room win-dow. My beard and Shannon’s mug andchest were coated with ice from ourfreezing breath. We were survivors ofthe coldest day ever! I celebrated withhot chocolate; Shannon celebrated with adrink of water, both of us comfortablythawing before the fire.

Shannon and I had another winteradventure—The Great Ice Storm of 1982.That evening, she and I had run down tothe Central High School track, about amile and a half below my home, whichwas on the side of Black Oak Ridge.

Usually, when we went to the track,Shannon would go with me one lap, then crawl under the fence and makeever diminishing circles with me untilshe lay down in the center of the foot-ball field, watching until time to runhome.

This time, however, it began to sleetas soon as we arrived and got darker and

darker. The track be-came slick with the ice—so slick that even Shan-non was slipping.

“Shannon, we’d betterhead home before it’s tooslick to get there.” Ithought I was making ajoke.

The sleet continued and the roadsbecame so icy that neither of us could runon the pavement. We moved to the ditchand found it frozen as well. Shortly, itbecame so slick that I had to crawl onhands and knees, with lots of slipping andsliding for both of us. By the time we gothome, news reports declared our townwas icebound with people seeking shel-ter in office buildings and eateries every-where with fender benders too numer-ous to count.

The next morning was a winter won-derland of ice. Letting Shannon out, Icautioned her to be careful, but she ig-nored me and shot out the door only to gosliding across our porch, the walk, andyard with legs going all four directions atonce—a sight never to be forgotten.

What he meant to ourrunning community in the 1990’s will notsoon be forgotten. No one who viewedthe epic struggle between him and threeKenyans in the 1995 Sea Ray Games10,000 meters, or was ever passed byTWill on the Third Creek Greenway, hearing his oncoming footsteps thump-ing like a triphammer, and feeling thebrief breeze of his swift passing, will everforget the experience -- ed.

I think the course was short and I’ve beenvery lucky the weather has been bad for14 years. I’m being modest but I am veryshocked it’s lasted this long. It wasdefinitely one of the best races of my life.

PG - You’ve told me how that raceunfolded in March ’95...Could you take afew sentences to tell our readers how it allwent down?

The Knoxville Track Club inductedthe first 10 members of its Hall ofFame February 19 with a gala

dinner in Bearden. The club also used theoccasion to celebrate 47 years of promot-ing track and field in Knoxville and EastTennessee.

The highlight of the evening was theinduction ceremony for a distinguishedgroup of coaches, administrators, andmeet officials. Bios of the inductees maybe found at: www.ktc.org/HallOfFame.html.

“This is a complete package,” formerUT Olympian and Coach Doug Brown, the event’s guest speaker, said of theinductees. “This is a heck of a first class,a very special class. They are in a class bythemselves.”

Before the in-troduction of theHall of Famers,KTC Youth Ath-letics DirectorMarty Sonnenfeldttook attendeesback to 1962when the tenfounders started the Knoxville Track Club.

“It’s the ‘Engine that Could,’” Martysaid. “I’m not sure those ten could haveimagined that today we would have morethan 2000 members and 7000 partici-pants. But they believed we could, andthat’s what matters.”

Former UT Coach Chuck Rohe, oneof the 10 Hall of Fame inductees, wasthere when the club was founded. Heremembered a small group of volun-teers, long before the days of technol-

ogy, working late into the night on heatsheets for meets and not having a decenttrack on which to train and being forcedto work out in anold tobacco barn offDale Avenue.

“Look at your-selves today,” hesaid. “You have agreat situationhere; a great orga-nization; somethingto be proud of. Youhelped make Knoxville Track Town USA.”

Allan Morgan, the first paid ExecutiveDirector of KTC and another inductee, remembered the conversation when itwas proposed that someone actually be

paid to work forthe club. He an-ticipated some re-sentment from vol-unteers. “Whyshould I work forfree when he’s get-ting paid,” was acomment Morgananticipated. “Butwhen you have

paid professionals and they do their jobwell the number of volunteers will actu-ally increase. And that’s what happened.

“Looking to the future, I have nodoubt we’ll continue to have tremendousvolunteer support and, above all, havefun with what they’re doing.”

Former KTC and UT athlete TerryCrawford, also among the inaugural Hall ofFame class, was quick to credit the KTC forher success as an athlete and a coach.

“They say it takes a village to raise a

child, and the KTC was my village,”Terry said. The Greeneville, Tenn., nativewent from running on football fields in herhometown to representing the KTC nation-ally and internationally as an athlete andwinning multiple national championshipsas a collegiate coach.

She remembered being the first UTathlete to compete in the old AIAWnational championships. “Coach Roheasked me if I wanted a men’s warm up towear,” she recalled. “It was one of theproudest moments in my career – wear-ing the orange.”

Crawford commended club membersfor their contributions. “Your experiences

and memories arejust as importantas anyone sitting atthis (head) table.”

Former UTCoach Stan Hunts-man, who the verynext evening wasinducted into theTennessee Sports

Hall of Fame in Nashville, was equallyappreciative of the KTC.

“Sylvia (Mrs. Huntsman) and I havelived in Knoxville, Austin (Texas) andAthens (Ohio) and the comradery andfellowship we’ve received in Knoxville isunparalleled. We were fortunate to live inKnoxville and work with such greatpeople.”

Huntsman ended his remarks by pre-senting Master of Ceremonies Buck Joneswith his personal stopwatch that wasused to time all the Vol greats duringStan’s 15 years at Tennessee.

We’ve all heard the phrase “lookdeep into my eyes” and there’sthe proverb “the eyes are

windows to the soul”. Whether yoursoul is visible through your pupils isdebatable, but since it’s so easy to do, Isuggest you try it sometime. For ex-ample, when I ask patients how muchexercise they get, and theysay “a fair amount”, I willlook deep into their eyesand soul, and often I reply“Really? Hmmm. I’m notseeing a ‘fair amount’ ofexercise in here...”.

Anyway, the point isthat there’s no harm in look-ing. There is a correlationto knee arthroscopy here. I’m not sayingyou can’t be harmed by having your kneescoped. But compared to other jointscopages, this is a relatively easy low-risk procedure, our gold standard youmight say, and that’s one reason why it’sperformed so often. If you’ve failed con-servative treatment, and tests are nor-mal, we surgeons know that if we canjust see inside your joint, we might findsomething to fix and help you. After all,the scope goes in through the front of theknee, not really any vital structures there, lots of elbow room to work in, yada yadayada.

This is not the situation in the hip, however. We can’t use a tourniquet noreasily distend (stretch) the joint withhigh-pressure irrigation fluid like in theknee. There’s very little working space, the tissues surrounding the hip are quitethick, and wow are there some majornerves and arteries in the ‘hood.

Some hip conditions may be success-fully treated with arthroscopy: loose bod-

ies (pieces of stuff moving around, wepluck them out), synovitis (inflamed tis-sue hanging down into the joint, lookslike red seaweed, we remove it with ashaver tool), chondral flaps (rough jointsurface, we smooth it with the shaver),and torn labrum (the rubbery edge of thehip socket, can be shaved or sutured).

Some surgeons are releas-ing (detaching) snappinghip flexor tendons throughthe scope. Hip bursitis, amore superficial condition, can be shaved with thescope. These commonconditions occur in otherjoints too.

Femoro-acetabular im-pingement (FAI) is a condition unique tothe hip and suffice it to say this means thatthe ball and socket don’t match exactly. We all know how a football helmet fits.OK, what if you had a hugelump growing off the side ofyour neck and you put on ahelmet. The edge of the hel-met would dig into the lump, right? This is what happens inFAI - the neck of your femuris not slender enough and itbangs into the edge of youracetabulum, the socket. Theresult: deep groin or hip pain or poppingrelated to activity or position. If FAI isyour diagnosis, MAYBE you’ll get betterif we reshape the femoral neck. Maybe. When performed as a traditional opensurgery, this is a big procedure. Evenwith the scope, it’s, well...difficult. And,there can be postoperative complicationssuch as fracture, arthritis, avascular ne-crosis (AVN) where the blood supply tothe femoral head (ball) is injured and part ofit dies. After all, if I cut off part of your neck, you might have head problems too, right?

“Look Into My Hip...”“Look Into My Hip...”“Look Into My Hip...”“Look Into My Hip...”“Look Into My Hip...”

Dr. Brantley Burns, Orthopaedic Surgeon, KTC Member

For now, although hip arthroscopy isno longer experimental, caution is ad-vised before you consider it, especially ifyou have FAI. If your surgeon recom-mends it, I suggest you look deep into hiseyes and ask “do I need this, and will ithelp me?” Oh, and also ask how many ofthese procedures he has performed, be-cause it may be few or none. That said,a few Knoxville orthopods are experi-enced in this and get good results.

Of course, most hip conditions do notrequire any surgery, and I must say thatof all the painful maladies I see, hipproblems are some of the most difficult tosolve. My first step in evaluation is todecide whether the pain is coming frominside your joint or in the surroundingtissues. Bursitis and snapping tendons/other soft tissues, tendonitis, chronicmuscular strains, and stress fractures areall so much more common than FAI and

after I perform my usualrunning evaluation lookingfor a biomechanical imbal-ance or fracture, I might picktemporary activity modifi-cation, shoe changes, physi-cal therapy, nsaids, or a cor-tisone injection from my or-thopedic toolbox. There arealso non-hip causes of hip

pain, such as pelvic organ problems (bothmale and female), and hernias and pinchednerves in the front, side, and back of thehip and many spinal conditions cause hippain too.

I myself have had two or three yearsof right hip pain, and have had a mega-workup, completely negative. But, itdoesn’t interfere with my running verymuch, so I just live with it. I wouldn’t getsurgery for it, if that tells you something.Be careful out there.

Curiously, after sipping some or-ganic green tea out on my backdeck, I came up with a FANTAS-

TIC storyline for the team competition.Chips. Chips can have many uses, someof which are seemingly totally unrelatedto running.

The first type of chip I can see frommy deck. Cross country running skillscan be developed by using the followingtechnique. I usually don’t share mytraining secrets, especially in an articlededicated to the Team Competition, butthis one is just too good to keep tomyself. All you need is a dog, a grassyarea, and a plastic bag. Run as FAST ASYOU CAN around the grassy area. Thesession is enhanced by allowing a dog torun off leash with you. You must leap, orgo around all chips. You lose if you stepon one. Try and remember where thechips were and go back to retrieve themwith your plastic bag.

In our busy world, this techniquehelps us in three ways. First, you get topractice some very important cross coun-try skills. Second, you accomplish a clean-ing chore that your kids, spouse, andneighbors will appreciate. Last, you getto spend quality time with your 4-leggedcompanion.

So where does this leave us in terms ofTeams? I have seen similar techniques atAll Kreatures. One teammate has devel-oped a system of doing “High Knees”while walking dogs and hopefully avert-ing chips. I won’t steal her thunder andtake credit for this. She has developedthis unique training practice all on herown. Your team can probably come upwith your own training methods. I would

like to hear from you! This leads me to the standings in the

Corporate Team Division. It is onlynatural that All Kreatures is leading thepack. With the training ethics they have,it is clear to see why. Jewelry Televisionis currently in the second position withTeam Clayton trailing.

By the way, did you see or readMarley and Me? I am not starting a KTCbook club, but there is a scene involvingMarley, a piece of jewelry, and a really niftyjewelry cleaning process. You guys atJewelry TV might want to check into that.

Speaking of chips, did you see thebeautiful horses in Strawberry Plains?Beth McDonald and Nicole Howe did afantastic job directing the race. Beth evenhad time to sell me some Girl ScoutCookies (No chocolate chips, thank you)while planning the race. Thanks, Beth, that extra 10 pounds is really going tohelp my marathon training. The awardswere quite unique also. The 10K brought

in ten teams. Many of the runners weremore than able to run the half marathon, but chose to run the 10K in order tosupport their team. That was actually agood thing for those of us running the halfmarathon. Thank you from the bottomof my heart! Did I mention it was alsoValentine’s Day??

According to my calculations (Esti-mations at best) in the Open Team Divi-sion Team, Runners Market holds acommanding lead over Foot RX/EBSTeam Racing. A solid third places be-longs to Team Health Shoppe, with Run-ners Market Red, Fleet Feet Sports Men,and the Best of the Rest following. In theWomen’s Division, RX/EBS Womenhold a solid lead over Runner’s MarketLadies. All Kreatures Women holds thethird place, while Health Shoppe Womenand Fleet Feet Sports Women tie forfourth.

Thank you so much KTC for chiptiming!! This is going to make life mucheasier for everyone working the finishline and doing results. Heck, pretty soon,no one will be around that even knowswhat a “stringer” is. If you still don’tknow, you should go volunteer at a finishline BEFORE IT IS TOO LATE!

The next team event (although it willbe over when this goes to press), is theWhitestone Relay. This is THE TEAMEVENT of the year. This could change allthe standings. I am really hoping to havemuffins or pancakes or something withchips in them after a grueling 30K.

See you at the races!

turns with a guest article. Allen Etheridge, probably the best young high schoolcoach in Tennessee, does a review for usof the recent appearance at Oak Ridge HSof Dr. Jack Daniels, preeminent runningcoach and former Olympian.

These two articles are just the high-lights of the March Footnotes, whichhappens to be the 100th issue I’ve editedsince my inauspicious beginnings back inNovember, 1992. It’s safe to say there

won’t be a hundred more, but after beinghonored by the RRCA, who named Foot-notes the best electronic club newsletterin the nation, I think I can muster upenergy to do a few more. Thanks to allwhose energy and talents allow me tocontinue this job as a labor of love.

This club of ours aspires to be the verybest it can be. Our volunteer base isunparalleled in its unswerving dedicationto further the sport we love. As 2009unfurls, let’s recommit to working to-gether, helping out with a kind word ordeed, and when the opportunity arises, maybe running an extra mile or two.

RUN FOR PRIZES INSPRING FLING SERIES

¨ Follow the rules of the road - travelon the right and pass on the left.

¨ Don’t run down the middle of thetrail. Run to the right side to allowothers to pass safely.

¨ Don’t wear headphones – but ifyou insist on going against this RRCAsafety guideline, keep the volume lowor only wear one headphone.

¨ If you are running an out-and-back route on a trail, don’t just makea sudden u-turn at your turn aroundpoint. Stop, step to the right to allowoncoming traffic the opportunity topass. If you are wearing headphones, now is a good time to pop out anearphone to make sure no one isapproaching. Ensure the trail is clearof oncoming traffic (runners, cyclists,in-line skaters, etc.) then make youru-turn. Making a sudden u-turnwithout looking over your shoulder isa good way to get hit by an oncomingcyclist or skater.

¨ Avoid running on trails in theevening if they are not well lit and donot have regular traffic.

¨ Never run more than two abreastif you are running in a group. Don’tbe a trail hog. While pedestrianshave the right of way on most trails, the goal is to share the trails.

¨ Alert people when you are passingthem – don’t assume they are awareof their surroundings. A simple “onyour left” warning will suffice.

¨ Be alert on blind curves.

¨ Stop at stop signs if the trailcrosses a roadway. Don’t assume carson the road will stop for the trailcrossing.

¨ Be mindful of young children onthe trail – their movements can beunpredictable. Slowing the pace a bitwhen you pass small children on thetrail is a wise idea. Use this as anopportunity to slow the pace thenpick up the tempo.

¨ Respect private property alongthe trail.

¨ Don’t litter. If you can’t find atrash can, carry your trash home.

¨ Get approval from local authori-ties before planning a race or trainingevent on your local multi-use trail.

Warm weather is just aroundthe corner and that means it’stime for spring cleaning! It’s

out with the old and in with the new, andyour old walking shoes are no exception.

Throwing out your old shoes can behard—they are comfortable, broken-inand you no longer have to worry aboutblisters popping up from your daily walk. But with the right attitude and a few tipsabout how to properly select a good fit,you can head to the store with confidencethat your feet will come home happy.

Consider the following when selectingyour next pair of shoes:

¨ Activity Activity Activity Activity Activity. In most stores shoes arecategorized by the activity for which theywere designed. Determine what walkingactivities you participate in most oftenand buy a shoe that’s made with thatactivity in mind. In general, runningshoes are excellent for walking.

¨ Arch Arch Arch Arch Arch. The arch of your foot deter-mines what support system you willneed in a shoe. In general, normal archesrequire stability walking shoes, high

arches need cushioned walking shoesand low arches benefit from motion-controlled walking shoes, but each foot isdifferent and should be evaluated by aprofessional to ensure best selection.

¨ Motion mechanics Motion mechanics Motion mechanics Motion mechanics Motion mechanics. The motion ofyour foot affects the forces of impact youexert while walking. The movement iscalled pronation and is often closely re-lated to the arch of your foot. A profes-sional shoe fitter can evaluate pronationand recommend a shoe that will providebest stability and support.

¨ Weight Weight Weight Weight Weight. Heavier walkers require ahighly-responsive, stiffer shoe that offersa more stable support system. Lighterwalkers need a more flexible shoe thatemphasizes cushioning. This type of shoeis perfect for those with a small body massbecause they take less energy to bend.

Once you have considered these fac-tors, you are ready to go find yourperfect- fitting walking shoe—just intime for these spring walking events:

Day of race looked gloomy, and itdid rain a little prior to race start. But temperatures were unusu-

ally mild for January, and the runnersexperienced really good running condi-tions without developing icicles on theirnoses. Our participants in the LongDistance Series of races are getting sav-vier. In the past we have had manypeople try to walk this race. That tendedto prolong the whole process and keepour volunteers out on the course longerthan necessary. We strictly enforced thecut off time for all participants, but everysingle runner beat the cutoff time by acomfortable margin. I hope that’s a trendat all of our longer races. There were

about 50 fewer participants than usual forthe last two years, and that may bebecause walkers have stayed away. Allin all, it was a good race, and Calhoun’sdid a great job in hosting the venue andproviding plenty of coffeeand a bountiful post racebreakfast.

Our volunteers did agreat job at the race. Manywere first time volunteers, and that’s a good sign thatthe volunteer spirit is alive and well. They brought a new enthusiasm that wascontagious even to me. Our outstandinggroup consisted of Will Jorgenson, Eliza-

¨ Lawler Wood is a real estate develop-ment corporation committed to excel-lence and responsible for some of themost beautiful structures in Knoxville.

¨ Runners’ Market began as little morethan a dream in a tiny storefront adjacentto another business and has, with doggeddetermination, become Knoxville’s home-town running headquarters.

¨ Threds is KTC’s main source forapparel and awards, which is no smalltask with a new race director to pleaseevery month, but their flexibility, creativ-ity, and standard of quality allows themto handle the job gracefully every time.

¨ St. Andrew’s Pottersgraciously accommodatedme and cooperated when Itook on the task of creatingnearly fifty original piecesof pottery in a very shortperiod of time, including put-

on Kingston Pike. Chris is the ultimateKTC volunteer-athlete. Those of youwho don’t know him by name wouldrecognize him because you have seenhim at many races and along the roadstraining for marathons. He is a KTCBoard member, an active part of ourrunning community, and a wonderfulrole model for all of us.

Finally, no KTC race could happenwithout the tireless work of volunteers. We never hear the back-stories of thevolunteers, so check these out and thinkabout how easy is usually is to volunteer.

¨ There was a little boy who left hishouse before 5am to spend nearly 7hours making signs, cutting bagels, andpicking up trash.

¨ One guy jumped onboard Friday havingnever participated in a KTC event before.

¨ There were ladies who refilled count-

less Gatorade and coffee. One guyjumped in his car moments before thestart to make sure runners made that firstleft-hand turn.

¨ Someone worked eighteen hard hoursthe day before and then spent a day off inone of the least glamorous volunteer jobs.

¨ Someone performed their volunteerduty, saw another need and just handled it.

¨ Someone else didn’t plan to volunteerbut responded joyfully when called upon.

There are also other kinds of volun-teers you may or may not see. Someonevolunteered to babysit so a mom couldrun her first half-marathon, and her ump-teenth. Someone gave someone else a gelor gu when they really really needed it.Someone paced a buddy through thewhole race and then slowed a couple ofsteps to let the friend finish first. Nomatter whether you’re running a race orworking as a volunteer, there are somethings you overlook. There are also thosetimes where you see something you’llnever forget. There are not enough

pages in Footnotes to thank all the partici-pants for their compliments and criti-cisms alike. There is also no way to thankvolunteers enough for all they do, but ifyou see these people, maybe you’ll thinkof something: Luke Cooper, Beth Rice,Frank Murphy, Mike Wortley, ShaneHagy, Felon Wilson, Laura Gearheiser,Ellen Morar, Paul Barrette, BobCunningham, Liza Graves, SusanWarwick, Rhonda Garrison, KarinLangan, Lindsey Sellmer, Jill Bedford,Amy Holder, Danny & Ann MacDonald,Connor Howe, Chris Harper, BetsyBrucken, Samantha Pack, Scott Schmidt,Kely Braswell, Abraham Brietstein,Patricia Lees, Joe Marti, Joe Bedford, JoeStrickland, Carol Osborne, DonnaMurphy, Judy Seneker, Hayes Hunter,Joyce Hunter, David McMillan, PearlJhala, Cindy McLaughlin, Keith Phillips,Andy Howe, Kristy Altman, Gary Sperl,Michael deLisle, Missy Kane, Ed Leaver,Ron McElhaney, Michael and JessedeLisle, Ken “Shutterbug” Ross, Ken Childsand as always, Angie Manis. DATE TIME PLACE: Sunday morning, March 22, 2009. 2:00 pm. EDT. Starts/finishes at Melton Hill Park in far northwest Knox County.

COURSE DESCRIPTION: This roughly five mile, convoluted, reverse double loop course begins with a downhill charge across a broad grassy field. The course

then enters the woods and climbs up and down The Baby Beast. Skirting Melton Hill Lake, runners then return to the grassy mown pathways for a significant distance

before passing the registration area and encountering for the first time The Fearsome Beast. Assuming safe ascent of the Beast, runners then spend a good deal more

time on grassy pathways looping around the park before tackling once again The Baby Beast. Hurtling downhill from its summit, runners then rejoin the grassy

pathways for another mile or so before embarking on a final climb up the back side of The Beast. A final, death-defying plunge down the face of The Beast itself

brings the exhausted runners to the finish line where they collapse in paroxysms of pain and oxygen deprivation. All in all a fun course.

DIRECTIONS: From Knoxville, take Pellissippi Parkway to Hardin Valley Road, then head west to Steele Road at the Hardin Valley Elementary School. Go right

to first intersection, Sam Lee Road, and turn left. There will be no more turns. Sam Lee Road joins Couch Mill Road and continues into Williams Bend Road, which

runs right into the park.

REGISTRATION AND FEES: Fee: $10.00. Yup, you heard me: ten bucks. Five bucks for students 14 and younger. Two KTC volunteer coupons will waive

fee. On line registration available at www.ktc.org.

T-SHIRTS: Special limited edition T-shirts will be printed for the series.

RACE NUMBER PICKUP: Numbers will not be mailed. Pick up packet at race site 30-90 minutes before the start.

INDIVIDUAL RACE AWARDS: Awards will vary from race to race.

REWARDS: The eminent satisfaction of completing a challenging run, testing oneself against the elements and participating in a delightful romp among the

woods, waters and fields of East Tennessee.

SPECIAL SERIES AWARDS: Points will be awarded for overall finish (and volunteerism) at each of the TTT Series races. Top point earners at the end of

the series (10 each male / female and < 40 / 40+) will receive TTT Series awards. Participation (racing or volunteering) in four of the races is required for

consideration for series awards. Overall top male and female and top male and female masters qualify for free entry to Big South Fork Trail Race and hotel

accomodations for that race.

RESULTS: Results will be available on the Knoxville Track Club website: www.ktc.org

that you : (1) Carry your own water with a fanny pack, (2) If sensitive to insect stings or bites, carry your own medication, and (3) Do some pre-race training offroad,

as there is no substitute for experience. We want you to have a good time.
