    Local NewsOur 2012 Keysie Ball has passed and what great achievements fromour members this last year. At our 2011 Ball our there was only 1nominee for each award whereas this year the choices for the winnerswere a lot more difficult being there was 7 Nominees! How great is that!

    I just felt like hugging you all!

    And as the night went on felt like kissing you all too!

    For those reading that dont know me very well or are consideringcoming to sessions that dont know us, Im happily married, there is noneed to be concerned that I might do this to you as I assure you theygave me their consent with a smile as you can see from the photos.Unlike many other things in life where an object may be purchasedthese awards can only be earned through much time & hard effortthrough all weather conditions, all seasons and obstacles where mostpeople would just give up or stay home, these dedicated people comeout of their comfort zone & do great things! I love the opportunity to

    present awards for hard effort.Through my many years of little athletics I loved finally achievingawards, medals and personal bests as it made me feel that I went fromgood to great. I loved relays as it was team training and dedication thatit took to surpass others and be your best, you werent doing it alone. Idid little aths for 6 years before receiving any award (other thanencouragement). I did it simply because I enjoyed it & the support Ireceived as I saw small improvements in my events. In the following 5years I earned 6 Bronze, 11 Silver & 17 Gold Club Medals. 14 ClubTrophies (that werent participation or encouragement) 4 Club Records,12 District & 4 Regional Prize Ribbions, 1 Regional Gold Medal/Record& 2 State Bronze Medals. Participation & training had paid off. I thencoached a relay team, in their 5th & 6th years of their training &competing they earned 5 State Medals!So proud I am of all of you that have stayed committed to your exercise

    program for a full year & more & achieving amazing targets throughvery hard work, therefore I so agree & connect with a photo posted byArmstrong and a post followed by Harry:

    member at SIL Keysborough and the one that I thinktops them all was completing Tough Mudder in March2012 with my fellow Silky Mud Cracks. J

    What is your favourite Step into Life session?My favourite SIL session is the Endurits.Whilst it is a really early and somewhat sleepy start,you are really pushed to your limits and they make youfeel really tank afterwards.

    What is your favourite naughty treat when yourtrainers arent looking?

    That would have to be Potato Chips especially theChilli Kettle ones.

    What goals have you achieved at Step into Life sofar?Since starting with SIL Keysborough I have lost 17kgs,

    came equal 3rd in the SIL Keysborough biggest loserchallenge, was awarded a medal of valour forcompleting the three tough challenges in 2012, I wasmade a Major rank in the Endurits, I have gone from afitness category 4 to a 6, I participated in my first evertriathlon, I ran my first 21kms straight in the achievitpackage and was awarded Rookie of the Year for2012.     Second, training intensity should be maintained, or evenslightly increased. Such intense training is probablynecessary to preserve some of the training-associated

    adaptations that may be lost with the marked reduction intraining volume. Results from a well-known study ofcompetitive cross-country runners training approximately 80km/week revealed that these subjects improved theirperformances more when they followed a low-volume, high-intensity taper for 7 days compared to a low-volume (30km/week) low-intensity taper or no running at all (Shepley etal., 1992).

    Of interest was that the low-volume, high-intensity taper(which consisted of between 3-5 x 500 meter repetitions in70-75 seconds with 6-7 minutes recovery between runs)resulted in a total weekly running volume of less than 10 km!

    The final characteristic of a successful taper relates to thefrequency of training sessions: the athlete should reduce thetotal number of sessions by no more than 30% (Houmardand Johns 1994). Any further reduction may result in adecrement in performance, because the athlete may losethe "feel" for the activity. Swimmers in particular often voicethis complaint if they are forced to miss pool sessions formore than several days.

    My impression is that most endurance athletes, particularlylong-distance runners and cyclists, do not taper sufficientlyprior to competitions. These athletes fear that one- or two-week reduction in their training schedule will result in a

    drastic loss of fitness, and ultimately, an inferiorperformance to that they would have achieved if they hadtrained hard right up to the event. But the publishedevidence indicates that most well-trained individuals canexpect a performance improvement of up to 3% above theirseasonal best time following a taper.

    Modelling effects of the taper

    Several sports scientists, most notably Eric Banister andcolleagues, have developed complex mathematical modelsto try to predict the effects of training on performance. Theyassume that the intensity and duration of a training bouthave a reproducible effect on an athlete's state of fitness

    (which enhances performance) and fatigue (which reducesperformance). They also assume that the fitness resultingfrom a given bout decays at a slower rate than the fatigue. Itfollows that the athlete will get the most benefit from a givenbout sometime after the bout, when fatigue has mostlydecayed away but some fitness is still present. Hence theneed to taper.

    TAPER FOR ENDURANCE ATHLETES

    As a lot of Step into Life members prepare for their latest funrun races across the country, I thought I would include someinformation on the art of tapering before an event.

    Competitive endurance athletes often focus on optimizingperformance at just one or two major events during an entireseason. They usually "taper" or drastically reduce thevolume of their training preceding such important meets.

    Indeed, it is now widely accepted that a properly designedtaper should be an integral part of any endurance athlete'spreparation for a major competitive effort (for review, seeHoumard and Johns, 1994). Most athletes look forward to ataper as a break from the rigors of intense training. On theother hand, many coaches approach the taper period withsome trepidation, as they try to hit the right balance oftraining and recovery.

    During a taper, several variables can be manipulated in anattempt to maximize performance. These include thefrequency, duration, and intensity of training sessions, andthe duration of the whole taper period. So far there has been

    no systematic study of any of these variables; but from theexisting research, some factors emerge as being importantto a successful taper.

    First, the training volume is reduced in an incremental orstepwise fashion for 10-14 days, so that in the 2-3 daysimmediately before a major competition it is almost zero.Although tapers as long as six weeks have been examined,such extended tapers at best only maintain performance,rather than improve it.

    Its known that there is no cure for a cold, and over-the-counter drugs can make you feel relief for a temporaryperiod of time. The common cold is pretty common, but itdoesnt have to make you feel miserable.

    Cold remedies and tips for this winter:

    Shake it: Think fluids from drinking lots of water or even anice fruit and vegie shake. Juice concoctions can includeginger, Echinacea and similar ingredients to power you upand make you feel better.

    Winter Warmers: Warm up with a hearty soup or even amixture of lemon, ginger and honey. This is sure to warmyou up and get you set for a warm blanket and some bedrest.

    Olive Leaf Extract: Used traditionally to help relieve fevers.

    It has powerful antioxidants and is known to strengthen thebodys immune system. Some users swear by it as a coldpreventative measure or to help shorten your cold period.

    Gargle: Salt water gargling moistens a sore throat andbrings relief. Add spoon salt to a glass of warm water andgargle. This medieval remedy is a bacteria fighter and helpsflush out all the nasties.

    Garlic: Many cultures use garlic as a remedy for thecommon cold. It could be in chicken soup or just eatinggarlic on its own. Garlic has allicin, which has antifungal andantibacterial properties.

    Echinacea: There are mixed reviews about the use of this

    herb to cure a cold, however it is still used in manyhouseholds. Placebo or a real cure, if it makes you feelbetter it works.

    Ginger: Another common remedy used in households forthe common cold is ginger. Chinese medicine and Ayurvedause ginger to treat coughs and cold. Ginger added in hot teaalso relieves cold in many cases. Be careful with theconsumption of ginger root however, because excessiveeating may cause heart burn and indigestion.

    Several other methods to beat the cold this winter areconsuming elderberry, astragalus, and inhaling eucalyptussteam. Beat the cold naturally and before you know it youll

    be back in training.

    According to these models, any training done in the last 12-14 days before a major competition has a negative effect on

    subsequent performance (see for example, Morton, 1997).Imagine telling an athlete not to train at all in the 12-14 daysbefore a major event! It would take a brave coach and afaithful athlete to implement such a strategy. I think morework needs to be done on these models before athletes canuse them. The idea of losing "feel" has to be included, forexample. Maybe fatigue also decays faster when the boutsare shorter, which would explain why such bouts seem to bebeneficial in the taper (Hopkins, 1993). Until more researchis done, the taper will continue to be a blend of science andart.

    Planning your restaurant mealWith a little planning, restaurant meals need not be a large

    stumbling block in your diet. Here are some tips to build yourown list of restaurant rules. Tick the ones you might like totry.

    Before You Go

    If you can, choose a restaurant that will accommodateyour needs.

    Have a snack to avoid feeling ravenous when youarrive.

    Drink water on the way to fill your stomach.When you arrive

    Ask for a jug of water and glasses for everyone.

    Avoid ordering bread for nibbles or have it removedfrom the table.Drinking

    Sometimes, it can be wiser to abstain from alcohol.Heres how to do it:

    Drink lots of water before or when you first arrive at therestaurant.

    Be prepared to say No thanks! to a pre-dinner drinkoffer.

    Ordering food

    Study the menu carefully and ask questions. How is the

    food prepared? Will the chef make modifications foryou?

    If you order a starter, make it a low-fat soup or salad. Choose an entre or portion size serve for your main

    meal.

    When eating

    Eat slowly, take youre time and youll feel fuller onfewer calories.

    You dont have to clean your plate. Its better to go inthe waste than around your waist!

    After eating

    If you tend to pick at your plate, have it removedimmediately. Take your toothpaste and brush and clean your teeth

    after your main course. Youll be less inclined to havesweets.

    Healthy RecipeAt Last - Guilt Free Eating!

    Passion fruitdelicious

    Serves: 4 Prep: 10mins Cooking: 15mins

    Ingredients

    20g reduced fat table spread, melted 60g (1/4 cup) castor sugar 2 x 50g eggs, separated Zest and juice of 1 large orange 80ml (1/3 cup) passionfruit pulp 185ml (3/4 cup) skim milk 2 tbsp plain flour 2 tbsp self-raising flour Icing sugar, to dust (optional)

    Method

    Preheat oven to 170oC (fan-forced). Spray 4 x 250ml(1cup) ovenproof ramekins or dishes with cooking spray.

    Put spread, sugar, egg yolks, orange zest, orange juice,passion fruit pulp and milk in a large bowl. Whisk until wellcombined. Sift flours over and mix until just combined.Using electric beaters, whisk egg whites until soft peaksform. Add to passion fruit mixture and fold in until justcombined.
